 Beyond Calcium and Vitamin D...How to Really Build Strong Bones

    One of the important strategies for healthy bones is to eat the right kind of foods. A diet full of processed foods will produce biochemical and metabolic conditions in your body that will decrease your bone density, so avoiding processed foods is definitely the first step in the right direction.

    Eating high-quality, organic, biodynamic, locally-grown food will naturally increase your bone density and decrease your risk of developing osteoporosis. Along with your foods, your omega-3 fat content also has a major role in building healthy bone. I recommend krill oil, as I believe it’s a superior source of omega-3s.

    Other nutrients, including calcium, vitamin D and K2, and magnesium, are also critical for strong bones—as is exercise, especially weight-bearing exercises.

    Recent research presented at The Endocrine Society's 95th Annual Meeting in San Francisco suggests that the timing of calcium and vitamin D supplementation may actually influence how your bones adapt to exercise, and help decrease exercise-induced calcium loss.

    As reported by Medical News Today:

        "The timing of calcium supplementation, and not just the amount of supplementation, may be an important factor in how your skeleton adapts to exercise training... Previous research has shown that a year of intense training is associated with substantial decreases in bone mineral density...

        Experts believe that this kind of exercise-induced bone loss could be related to the loss of calcium during exercise. As blood calcium levels drop, the parathyroid gland produces excess parathyroid hormone, which can mobilize calcium from your skeleton."

How Bone Adapts to Exercise May Be Affected by Timing of Supplementation

    The featured research study indicated that taking calcium prior to hitting the gym may help keep your blood levels of calcium more stable, compared to taking calcium after your workout. However, the study did not assess the long-term effects this might have on your bone density, and this, of course, is of utmost importance for anyone interested in building healthy bones.

    According to the featured article:

        [E]xercise-induced decrease in blood calcium occurred whether calcium supplements were taken before or after exercising. Pre-exercise supplementation, however, resulted in less of a decrease.

        Although not statistically significant, parathyroid hormone levels increased slightly less among cyclists who took calcium before exercising... The timing of calcium supplementation did not cause a difference in blood levels of a compound that is a biological indicator of bone loss. Both the before- and after-exercise groups exhibited 50 percent increases in the level of this compound, called CTX...

The Critical Role of Vitamin K2 for Bone Health

    There’s plenty of controversy on the issue of using calcium supplementation to ensure strong healthy bones. It’s important to realize that calcium works synergistically with vitamins D and K2, so taking calcium supplements alone may actually end up doing more harm than good. Dr. Kate Rheaume-Bleue has authored a comprehensive book on this topic titled: Vitamin K2 and the Calcium Paradox: How a Little Known Vitamin Could Save Your Life.

    Dr. Robert Thompson M.D. also addressed this important issue in his book, The Calcium Lie. One of the tenets of his book is that bone is composed of at least a dozen minerals, and if you focus exclusively on calcium supplementation you are likely going to worsen your bone density.

    Additionally you will actually increase your risk of osteoporosis. Interestingly, he proposes that one of the best practical alternatives is the use of natural, unprocessed salts, such as Himalayan salt, as they are one of the best sources of a wide variety of trace minerals.

    So, while the featured research is interesting, I believe it falls far short in terms of making a health recommendation that will result in improved bone health. And while the researchers argue that timing, and not just dosage may play a significant role in bone adaptation to exercise, I would add that nutrient ratios and combinations may be even more important...

    The researchers did combine calcium with vitamin D, which is important, but they did not address vitamin K2, which is critical. I say critical because the biological role of vitamin K2 is to help move calcium into the proper areas in your body, such as your bones and teeth. It also helps remove calcium from areas where it shouldn’t be, such as in your arteries and soft tissues.

    Furthermore, if you take supplemental vitamin D, you also need to increase your intake of vitamin K2, because when you take vitamin D, your body creates more vitamin K2-dependent proteins—the proteins that help move the calcium around in your body. But you need vitamin K2 to activate those proteins. If they're not activated, the calcium in your body will not be properly distributed and can lead to weaker bones and hardened arteries. In fact, vitamin K2 deficiency is actually what produces the symptoms of vitamin D toxicity, which includes inappropriate calcification that can lead to hardening of your arteries.

    In a nutshell, it’s important to maintain the proper balance between all three of these nutrients: calcium, vitamin D and K2, as well as magnesium. Lack of balance between these four nutrients is why calcium supplements have become associated with increased risk of heart attack and stroke...

    The optimal amounts of vitamin K2 are still under investigation, but it seems likely that 180 to 200 micrograms of vitamin K2 daily should be enough to activate your body's K2-dependent proteins to shuttle the calcium to and from the appropriate areas. Most Americans get nowhere near this amount though. In fact, an estimated 80 percent of Americans do not get enough vitamin K2 in their diet to activate their K2 proteins, which is similar to the deficiency rate of vitamin D.

How Can You Tell if You're Lacking in Vitamin K2?

    There is no test for vitamin K2 deficiency, but you can get an idea of whether or not you may be lacking in this critical nutrient simply by assessing your diet and lifestyle. If you have osteoporosis, heart disease or diabetes, then you're likely deficient in vitamin K2 as these conditions are all associated with K2 deficiency. If you do not have any of those health conditions, but do NOT regularly eat high amounts of the following foods, then your likelihood of being vitamin K2 deficient is still very high:

        Grass-fed organic animal products (i.e. eggs, butter, dairy)
        Certain fermented foods such as natto, or vegetables fermented using a starter culture of vitamin K2-producing bacteria. Please note that most fermented vegetables are not really high in vitamin K2 and come in at about 50 mcg per serving. However, if specific starter cultures are used they can have ten times as much, or 500 mcg per serving.
        Goose liver pâté
        Certain cheeses such as Brie and Gouda (these two are particularly high in K2, containing about 75 mcg per ounce). While cheese from grass-fed milk would be an added boon, it’s not necessary for the cheese to be grass-fed because the K2 is not derived from the milk itself; it’s derived from the bacteria in the cheese. So what’s important is how the cheese was made.

    Fermented vegetables, which supply beneficial bacteria to your gut, can also be a great source of vitamin K if you ferment your own using the proper starter culture. We recently had samples of high-quality fermented organic vegetables made with our specific starter culture tested, and were shocked to discover that not only does a typical serving of about two to three ounces contain about 10 trillion beneficial bacteria, but it also contained 500 mcg of vitamin K2.

    Note that not every strain of bacteria makes K2. For example, most yoghurt has almost no vitamin K2. Certain types of cheeses are very high in K2, and others are not. It really depends on the specific bacteria. You can't assume that any fermented food will be high in K2, but some fermented foods are very high in K2, such as natto. Others, such as miso and tempeh, are not.

Mind Your Sodium-Potassium Levels as Well

    Two additional nutrients that play an important role are sodium and potassium—you want the optimal ratio between these two in order to maintain your bone mass. If you eat a diet loaded with processed foods, there's a good chance your potassium to sodium ratio is far from optimal, which is typically done by consuming a diet of processed foods, which are notoriously low in potassium while high in sodium.

    An imbalanced sodium to potassium ratio can contribute to a number of diseases, including osteoporosis. To ensure you get these two important nutrients in more appropriate ratios, simply ditch processed foods, which are very high in processed salt and low in potassium and other essential nutrients. Instead, eat a diet of whole, unprocessed foods, ideally organically grown to ensure optimal nutrient content. This type of diet will naturally provide much larger amounts of potassium in relation to sodium, which is optimal for your bone health, and your overall health. If you find it difficult to eat the recommended amount of vegetables, give vegetable juicing a try.

Exercise Also Builds Strong Bones

    The other component you can’t ignore if you want strong, healthy bones is weight bearing exercises like strength training. Bone-building is a dynamic process, so you want to make sure you exert enough force on your bones to stimulate the osteoblasts to build new bone. Further, bone is living tissue that requires regular physical activity in order to renew and rebuild itself, so you should make exercise a lifelong commitment.

    Peak bone mass is achieved in adulthood and then begins a slow decline, but exercise can help you to maintain healthy bone mass as you get older, without having to resort to dangerous bisphosphonate drugs.

    Weight-bearing exercise is actually one of the most effective remedies against osteoporosis, because as you put more tension on your muscles it puts more pressure on your bones, which then respond by continuously creating fresh, new bone. In addition, as you build more muscle, and make the muscle that you already have stronger, you also put more constant pressure on your bones. A good weight-bearing exercise to incorporate into your routine (depending on your current level of fitness, of course) is a walking lunge, as it helps build bone density in your hips, even without any additional weights.

    Ideally, though, your fitness program should be comprehensive, providing the necessary weight-bearing activities for bone health while also improving your cardiovascular fitness and fat-burning capabilities with high-intensity exercises. The Power Plate A Valuable Exercise Tool for Prevention and Treatment of Brittle Bones

    Acceleration Training, a.k.a. Whole Body Vibrational Training (WBVT) using a Power Plate has also been shown to be a safe, natural way to ward off osteoporosis, and it’s gentle enough even for the disabled and elderly. For example, in one six-month long study, WBVT was found to produce a significant increase in hip area bone density in postmenopausal women, while conventional training was only able to slow the rate of deterioration. A total of 90 women, aged 58 to 70 years old, were divided into three groups:

        The first group did up to 30 minutes of WBVT three times a week. Static and dynamic exercises for the upper leg and hip area included squats and lunges.
        The second group did 60 minutes of conventional weight training three times per week.
        The control group did not exercise at all.

    The researchers concluded that Acceleration Training might be a solution for reversing bone loss and eliminating osteoporosis, stating that:

        "The whole body vibration group got positive results: strength increased as much as 16 percent in upper leg muscles, while bone density at the hip increased by 1.5 percent. In addition, the whole body vibration group showed an improvement in postural control and balance, increased muscle strength and lean mass while losing body fat and fat mass. The conventionally trained subjects were able to slow the rate of bone loss, which is consistent with previous published studies on weight training and bone loss. The control group subjects continued to lose bone mineral density at the average rate."

    NASA has also tested vibration platforms to help prevent the bone loss that occurs during space travel. According to a 2001 article in NASA Science:

        "...NASA-funded scientists suggest that astronauts might prevent bone loss by standing on a lightly vibrating plate for 10 to 20 minutes each day... The same therapy, they say, might eventually be used to treat some of the millions of people who suffer from bone loss, called osteoporosis here on Earth.

        ...Although the vibrations are subtle they have had a profound effect on bone loss in laboratory animals such as turkeys, sheep, and rats. In one study (published in the October 2001 issue of The FASEB Journal), only 10 minutes per day of vibration therapy promoted near-normal rates of bone formation in rats that were prevented from bearing weight on their hind limbs during the rest of the day."

Build Strong, Healthy Bones the Natural Way

    To recap, your bones are actually composed of several different minerals, and if you focus on calcium alone, you will likely weaken your bones and increase your risk of osteoporosis as Dr. Robert Thompson explains in his book, The Calcium Lie. Remember, calcium, vitamins D and K2, and magnesium work synergistically together to promote strong, healthy bones, and your sodium to potassium ratio also play an important role in maintaining your bone mass. Ideally, you’d get all or most of these nutrients from your diet (with the exception of vitamin D). This includes:

        Plant-derived calcium: raw milk from pasture-raised cows (who eat the plants), leafy green vegetables, the pith of citrus fruits, carob, and sesame seeds
        Magnesium: raw organic cacao and supplemental magnesium threonate if need be
        Vitamin K2: Grass-fed organic animal products (i.e. eggs, butter, dairy), certain fermented foods such as natto, or vegetables fermented using a starter culture of vitamin K2-producing bacteria. Goose liver pâté, and certain cheeses such as Brie and Gouda
        Trace minerals: Himalayan Crystal Salt, which contains all 84 elements found in your body, or other natural, unprocessed salt (NOT regular table salt!)
        Vitamin D: Ideally from appropriate sun exposure (or a safe tanning bed), as it’s virtually impossible to get sufficient amounts from food. As a last resort, you could use a supplement, but if you do, you may also need to supplement with vitamin K2 to maintain ideal ratios

    The bottom line?

    One of the best ways to achieve healthy bones is a diet rich in fresh, raw whole foods that maximizes natural minerals so that your body has the raw materials it needs to do what it was designed to do. In addition, you need healthy sun exposure along with regular, weight-bearing exercise.

Testosterone Decline

    Testosterone is an androgenic sex hormone produced by the testicles (and in smaller amounts in women’s ovaries), and is often associated with manhood. Primarily, this hormone plays a great role in men’s sexual and reproductive function. It also contributes to their muscle mass, hair growth, maintaining bone density, red blood cell production, and emotional health.

    Although testosterone is considered a male sex hormone, women, while having it at relatively low levels, are more sensitive to its effects.

    Prostate Glands

    While conventional medical thought stresses that testosterone is a catalyst for prostate cancer, even employing castration (orchiectomy) as a form of treatment, recent findings have shown otherwise.

    The prostate gland requires testosterone for it to remain at optimal condition

    Testosterone levels in men naturally decline with age  beginning at age 30  and continue to do so as men advance in years.

    Aging-induced testosterone decline is associated with the overactivity of an enzyme called 5-alpha reductase, which converts testosterone into dihydrotestosterone (DHT). This process simultaneously decreases the amount of testosterone in men, putting them at risk for prostate enlargement, androgenic alopecia (hair loss) and cancer.

    Unfortunately, widespread chemical exposure is also causing this decline to occur in men as early as childhood, and is completely impacting their biology. Recently, for instance, both statin drugs and the active ingredient in Roundup herbicide were found to interfere with the testicle’s ability to produce testosterone.

How Do Environmental Toxins Affect Your Testosterone Production?


    Chemical Cleansers

    The escalating amount of chemicals being released into the environment can no longer be ignored, as these toxins are disrupting animal and human endocrine systems.

    What’s even more alarming is that many of these endocrine-disrupting chemicals (EDCs) have gender-bending qualities.

    EDCs are everywhere. They lurk inside your house, leaching from human products such as personal hygiene products, chemical cleansers, or contraceptive drugs. They also end up in your food and drinking water, causing you to unknowingly ingest them.

    EDCs pose a threat to men’s health as they interfere with testosterone production, causing men to take on more feminine characteristics.

    Here’s one proof: in a number of British rivers, 50 percent of male fish were found to produce eggs in their testes. According to EurekAlert, EDCs have been entering rivers and other waterways through sewage systems for years, altering the biology of male fish. It was also found that fish species affected by EDCs had 76 percent reduction in their reproductive function.

EDCs Can Affect Men's Health as Early as Infancy

    Sexual development in both girls and boys are occurring earlier than expected. In a study published in the journal Pediatrics, boys are experiencing sexual development six months to two years earlier than the medically-accepted norm, due to exposure to hormone-disrupting chemicals.

    Some boys even develop enlarged testicles and penis, armpit or pubic hair, as well as facial hair as early as age nine! Early puberty is not something to be taken lightly because it can significantly influence physical and psychological health, including an increased risk of hormone-related cancers. Precocious sexual development may also lead to emotional and behavioral issues, such as:
    Depression Low Self-Esteem

        Low self-esteem
        Depression
        Eating disorders
        Excessive alcohol consumption
        Earlier loss of virginity and multiple sexual partners
        Increased risk of sexually-transmitted diseases

    Pregnant or nursing women who are exposed to EDCs can transfer these chemicals to their child. Exposure to EDCs during pregnancy affects the development of male fetuses. Fewer boys have been born in the United States and Japan in the last three decades. The more women are exposed to these hormone-disrupting substances, the greater the chance that their sons will have smaller genitals and incomplete testicular descent, leading to poor reproductive health in the long term. EDCs are also a threat to male fertility, as they contribute to testicular cancer and lower sperm count. All of these birth defects and abnormalities, collectively referred to as Testicular Dysgenesis Syndrome (TDS), are linked to the impaired production of testosterone.

Phthalates and Other EDCs: A Pernicious Mix

    Phthalates are another class of gender-bending chemicals that can feminize men. A chemical often added to plastics, these endocrine-disrupting chemicals have a disastrous effect on male hormones and reproductive health. They are linked to birth defects in male infants and appear to alter the genital tracts of boys to be more femalelike.

    Phthalates are found to cause poor testosterone synthesis by disrupting an enzyme required to create the male hormone. Women with high levels of DEHP and DBP (two types of phthalates) in their system during pregnancy were found to have sons that had feminine characteristics Phthalates are found in vinyl flooring, detergents, automotive plastics, soaps and shampoos, deodorants, perfumes, hair sprays, plastic bags and food packaging, among a long list of common products. Aside from phthalates, other chemicals that possess gender-bending traits are:

        Bisphenol-A (BPA)  Common in plastic products such as reusable water bottles, food cans, and dental sealants. BPA can alter fetal development and heighten breast cancer risk in women.
        Perfluorooctanoic acid (PFOA)  A potential carcinogen commonly used in water- and grease-resistant food coatings.
        Methoxychlor (insecticide) and Vinclozin (fungicide)  Shown in studies to induce changes in four subsequent generations of male mice after initial exposure.
        Nonylphenol ethoxylates (NPEs)  Potent endocrine-disruptors that can interfere with your gene expression and glandular system. They are also referred to as estrogen-mimicking chemicals that have been implicated in unnatural sex changes in male marine species.
        Bovine growth hormones  Estrogen-mimicking and growth-promoting chemicals that are added to commercial dairy products.
        Unfermented soy products  Contain antinutrients and hormone-like substances, and are NOT health foods (contrary to popular belief). Visit this page to learn more about the dangers of soy.
        MSG  A food additive that can impact reproductive health and fertility.
        Fluoride  A potent neurotoxin found in certain US water supplies and is linked to endocrine disruption, decreased fertility rates, and lower sperm counts.
        Pharmaceuticals that provide synthetic hormones  Pharmaceuticals like contraceptives and provide you with synthetic hormones that your body isn’t designed to respond to and detoxify properly. Chronic illnesses may result from long-term use of these drugs.
        Metalloestrogens A class of cancer-causing estrogen-mimicking compounds that can be found in thousands of consumer products. Included in the list of potent metalloestrogens are aluminum, antimony, copper, lead, mercury, cadmium, and tin.

How to Limit Your Exposure to Gender-Bending Chemicals


    Teflon Cookware

    It may be unlikely to completely eliminate products with EDCs, but there are a number of practical strategies that you can try to limit your exposure to these gender-bending substances. The first step would be to stop using Teflon cookware, as EDCs can leach out from contaminated cookware. Replace them with ceramic ones. Stop eating out of cans, as the sealant used for the can liner is almost always made from powerful endocrine-disrupting petrochemicals known as bisphenols, e.g. Bisphenol A,
    Bisphenol S.

    You should also get rid of cleaning products loaded with chemicals, artificial air fresheners, dryer sheets, fabric softeners, vinyl shower curtains, chemical-laden shampoos, and personal hygiene products. Replace them all with natural, toxin-free alternatives. Adjusting your diet can also help, since many processed foods contain gender-bending toxins. Switch to organic foods, which are cultivated without chemical interventions.

How to Address Aging-Related Testosterone Decline


    As mentioned above, your testosterone stores also decline naturally as you age. However, there are methods that can help boost your levels. Below are some options you can consider:

The Hormone Replacement Method

    If you suspect that you have insufficient testosterone stores, you should have your levels tested. Issues linked to testosterone decline include:

        Decreased sex drive
        Erectile dysfunction
        Depressed mood
        Memory problems
        Impaired concentration

    A blood test may not be enough to determine your levels, because testosterone levels can fluctuate during the day. Once you determine that you do have low levels, there are a number of options to take. There are synthetic and bioidentical testosterone products out on the market, but I advise using bioidentical hormones like DHEA. DHEA is a hormone secreted by your adrenal glands. This substance is the most abundant precursor hormone in the human body. It is crucial for the creation of vital hormones, including testosterone and other sex hormones.

    The natural production of DHEA is also age-dependent. Prior to puberty, the body produces very little DHEA. Production of this prohormone peaks during your late 20’s or early 30’s. With age, DHEA production begins to decline. The adrenal glands also manufacture the stress hormone cortisol, which is in direct competition with DHEA for production because they use the same hormonal substrate known as pregnenolone. Chronic stress basically causes excessive cortisol levels and impairs DHEA production, which is why stress is another factor for low testosterone levels.

    It is important not to use any DHEA product without the supervision of a professional. Find a qualified health care provider who will monitor your hormone levels and determine if you require supplementation. Rather than using an oral hormone supplementation, I recommend trans-mucosal (vagina or rectum) application. Skin application may not be wise, as it makes it difficult to measure the dosage you receive. This may cause you to end up receiving more than what your body requires.

    I recommend using a trans-mucosal DHEA cream. Applying it to the rectum or if you are a a woman, your vagina, will allow the mucous epithelial membranes that line your mucosa to perform effective absorption. These membranes regulate absorption and inhibit the production of unwanted metabolites of DHEA. I personally apply 50 milligrams of trans-rectal DHEA cream twice a day  this has improved my own testosterone levels significantly. However, please note that I do NOT recommend prolonged supplementation of hormones. Doing so can trick your body into halting its own DHEA production and may cause your adrenals to become seriously impaired down.

Saw Palmetto and the Testosterone-Prostate Cancer Myth

    Prostate hyperplasia (BPH), or simply an enlarged prostate, is a serious problem among men, especially those over age 60. As I’ve pointed out, high testosterone levels are not a precursor to an enlarged prostate or cancer; rather, excessive DHT and estrogen levels formed as metabolites of testosterone are. Conventional medicine uses two classes of drugs to treat BPH, each having a number of serious side effects. These are:

        Alpha-blockers, such as Flomax, Hytrin, Cardura, and Rapaflo  These relax smooth muscles, including your bladder and prostate. They work to improve urine flow, but do NOT do anything to reduce the size of an enlarged prostate.
        5-alpha reductase inhibitors, like Avodart and Proscar  The enzyme 5-alpha reductase converts testosterone to DHT, which stimulates the prostate. Although this class of drugs does limit the production of DHT and shrinks an enlarged prostate, it comes with a number of significant risks, including a higher chance of developing prostate cancer.

    According to Dr. Rudi Moerck, an expert in chemistry and drug industry insider, men who have low levels of testosterone may experience the following problems:

        Weight gain
        Breast enlargement
        Problems with urinating

    Saw Palmetto

    Instead of turning to some drug that can only ameliorate symptoms and cause additional complications, I recommend using a natural saw palmetto supplement. Dr. Moerck says that there are about 100 clinical studies on the benefits of saw palmetto, one of them being a contributed to decreased prostate cancer risk. When choosing a saw palmetto supplement, you should be wary of the brand, as there are those that use an inactive form of the plant.

    Saw palmetto is a very potent supplement, but only if a high-quality source is used. Dr. Moerck recommends using an organic supercritical CO2 extract of saw palmetto oil, which is dark green in color. Since saw palmetto is a fat-soluble supplement, taking it with eggs will enhance the absorption of its nutrients.

    There is also solid research indicating that if you take astaxanthin in combination with saw palmetto, you may experience significant synergistic benefits. A 2009 study published in the Journal of the International Society of Sports Nutrition found that an optimal dose of saw palmetto and astaxanthin decreased both DHT and estrogen while simultaneously increasing testosterone. Also, in order to block the synthesis of excess estrogen (estradiol) from testosterone there are excellent foods and plant extracts that may help to block the enzyme known as aromatase which is responsible producing estrogen. Some of these include white button mushrooms, grape seed extract and nettles.

Nutrients That Can Help Boost Testosterone Levels

    In addition to using bioidentical hormones or saw palmetto, there are two nutrients that have been found to be beneficial to testicular health and testosterone production.

    Zinc

        Oysters

        Zinc is an important mineral in testosterone production. Yet, the National Health and Nutrition Examination Survey found that about 45 percent of adults over 60 have low zinc levels due to insufficient intake. Regardless of supplementation, 20 to 25 percent of older adults still had inadequate levels.

        It was found that supplementing with zinc for as little as six weeks has been shown to improve testosterone in men with low levels. On the other hand, restricting zinc dietary sources yielded to a drop in the production of the male hormone. Excellent sources of zinc include:

                    Oysters
                    Protein-rich foods like meats and fish
                    Raw milk and raw cheese
                    Beans
                    Fermented foods, like yogurt and kefir

        You may also take a zinc supplement to raise your levels. Just stick to a dosage of less than 40 milligrams a day. Overdosing on zinc may cause nausea or inhibit the absorption of essential minerals in your body, like copper.

    Vitamin D

        Sun Exposure Vitamin D

        Vitamin D deficiency is a growing epidemic in the US, and is profoundly affecting men’s health. The cholesterol-derived steroid hormone vitamin D is crucial for men’s health. It plays a role in the development of the sperm cell nucleus, and helps maintain semen quality and sperm count. Vitamin D can also increase your testosterone level, helping improve your libido. Have your vitamin D levels tested using a 25(OH)D or a 25-hydroxyvitamin D test. The optimal level of vitamin D is around 50 to 70 ng/ml for adults. There are three effective sources of vitamin D:

                Healthy sun exposure
                Safe-tanning beds
                Vitamin D3 supplementation

The Connection Between Weight and Low Testosterone Levels

    Belly Fat Overweight

    Research presented at the Endocrine Society’s 2012 conference discussed the link between weight and testosterone levels. Overweight men were more prone to having low testosterone levels, and shedding excess pounds may alleviate this problem. Managing your weight means you have to manage your diet. Below are some ways to jumpstart a healthy diet:

        Limit processed sugar in your diet, as excessive sugar consumption (mainly fructose) is the driving force of obesity. But this isn’t a license to use artificial sweeteners, because these also have their share of negative effects.

        It is ideal to keep your total fructose consumption, including fructose from fruits, below 25 grams a day. If you have a chronic condition like diabetes, high blood pressure, or high cholesterol, it is wise to keep it below 15 grams per day.

        Eliminate refined carbohydrates from processed foods, like cereals and soda, because they contribute to insulin resistance.
        Consume vegetable carbohydrates and healthy fats. Your body requires the carbohydrates from fresh vegetables rather than grains and sugars. In addition to mono- or polyunsaturated fats found in avocados and raw nuts, saturated fats are also essential to building your testosterone production. According to research, there was a decrease in testosterone stores in people who consumed a diet low in animal-based fat. Aside from avocados and raw nuts, ideal sources of healthy fat that can boost your testosterone levels include:


Olives and olive oil    
Coconuts and coconut oil    
Butter made from raw grass-fed organic milk
Raw nuts, such as almonds or pecans    
Organic pastured egg yolks    
Avocados
Grass-fed meats    
Palm oil    
Unheated organic nut oils



        Consume organic dairy products, like high-quality cheeses and whey protein, to boost your branch chain amino acids (BCAA). According to research, BCAAs were found to raise testosterone levels, particularly when taken with strength training. While there are supplements that provide BCAAs, I believe that leucine, found in dairy products, carries the highest concentrations of this beneficial amino acid.

Exercise as a Testosterone Booster

    Unlike aerobics or prolonged moderate exercise, short, intense exercise was found to be beneficial in increasing testosterone levels. The results are enhanced with the help of intermittent fasting. Intermittent fasting helps boost testosterone by improving the expression of satiety hormones, like insulin, leptin, adiponectin, glucacgon-like peptide-1 (GLP-1), cholecystokinin (CKK), and melanocortins, which are linked to healthy testosterone function, increased libido, and the prevention of age-induced testosterone decline. When it comes to an exercise plan that will complement testosterone function and production (along with overall health), I recommend including not just aerobics in your routine, but also:

        High-intensity interval training  Work out all your muscle fibers in under 20 to 30 minutes. Learn more about my Peak Fitness regimen.
        Strength training  When you use strength training to raise your testosterone, you’ll want to increase the weight and lower your number of reps. Address Your Chronic Stress, Too

    Meditation

    The production of the stress hormone cortisol blocks the production and effects of testosterone. From a biological perspective, cortisol increases your fight or flight response, thereby lowering testosterone-associated functions such as mating, competing, and aggression. Chronic stress can take a toll on testosterone production, as well as your overall health. Therefore, stress management is equally important to a healthy diet and regular exercise. Tools you can use to stay stress-free include prayer, meditation, laughter, and yoga. Relaxation skills, such as deep breathing and visualization, can also promote your emotional health.

    Among my favorite stress management tools is the Emotional Freedom Technique (EFT), a method similar to acupuncture but without the use of needles. EFT is known to eliminate negative behavior and instill a positive mentality. Always bear in mind that your emotional health is strongly linked to your physical health, and you have to pay attention to your negative feelings as much as you do to the foods you eat.

Kindness: Just the Opposite of Killing Us...Makes Us Stronger

    Science tells us that kindness directly influences your propensity for happiness. But kindness does more than that; it not only improves your health but increases your longevity. It’s a proven biological fact.

    But what happens with the opposite scenario? Research also shows that people who can’t extend kindness to others or receive it for themselves are just as unhappy as they are unkind, and the sad fact is chronically unhappy people don’t live very long.

    Kind of makes you want to get happier, doesn’t it? But if the central key is kindness, it usually involves other people, whether it’s relatives, coworkers or the cashier at the corner grocery.

Healthy Relationships Longer Life

    It should come as no surprise that that the way an individual interacts with others is directly linked to his or her mental and emotional health, and vice versa.

    A 2010 meta-analysis1 on the kindness-related-to-long-life premise combined the results of 148 studies. The conclusion is that the types of social relationships someone enjoys or doesn’t can actually put them at risk for premature death. In fact, researchers found:

    A 50% increased likelihood of survival for participants with stronger social relationships. This finding remained consistent across age, sex, initial health status, cause of death and follow-up period.

    Significant differences were found across the type of social measurement evaluated The association was strongest for complex measures of social integration and lowest for binary indicators of residential status (living alone versus with others).

    The study continued:

    Some experts think that social isolation is bad for human health. They point to a 1988 review of five prospective studies that showed that people with fewer social relationships die earlier on average than those with more social relationships.

    The study also noted that people, especially in the U.S, may be becoming more socially isolated. Isolation, by the way, means fewer opportunities to experience kindness, either through extending or receiving it.

    The social interaction studies were so precise that scientists could compare negative results of social isolation with mortality statistics produced by smoking, alcohol consumption, obesity and lack of physical activity. At the same time, affirming social relationships were found to positively affect longevity the same way that lowering blood pressure and maintaining a healthy weight do4.

‘Loving-kindness’ Meditation Opening Your Heart, Not Just Your Mind

    Another, clinical study at the University of North Carolina, Chapel Hill, explored the question as to which aspects of social relationships are most significant in predicting whether participants are more likely to enjoy a long, satisfying life?

    Sixty-five faculty and staff members participated in the study, which looked at whether positive thoughts and focused, mental good-will exercises aimed at themselves and others might measurably combat stress.

    Each participant was randomly assigned to one of two groups: the first group joined a class generating positive emotions through loving-kindness meditation for one hour for a period of six weeks; the second to a non-treatment waiting list used as a control group for comparison.

    In the class, the participants were instructed to sit and think compassionately about others by starting to contemplate their own worries and concerns and then moving out to include those of more of their social contacts.

        People were taught to silently repeat phrases like ‘May you feel safe, may you feel happy, may you feel healthy, may you live with ease,’ and keep returning to these thoughts when their minds wandered. They were also advised to focus on these thoughts, and on other people, in stressful situations like when they were stuck in traffic.

    The results suggested that positive emotions, positive social connections and physical health influence one another in a self-sustaining upward-spiral dynamic. As psychology professor Barbara Fredrickson explained it, It’s kind of softening your own heart to be more open to others.

Vagal Tone: It’s All in Your Perception

    The vagus nerve is, the longest cranial nerve in your brain, and interestingly may connect positive emotions that flow from positive interaction with others. Increased positive emotions produces increased vagal tone, or response, described as a proxy index of physical health. The vagus nerve also mediates your parasympathetic nervous system and may also have a positive influence here.

    Before and after the meditation classes, participants were encouraged to log the time they spent meditating or praying and journal both the positive and negative aspects associated with their meditative forays. Afterward, scientists recorded each participant’s heart rate variability, which directly affected baseline vagal tone. According to Time Health & Family:

     The vagus regulates how efficiently heart rate changes with breathing and, in general, the greater its tone, the higher the heart-rate variability and the lower the risk for cardiovascular disease and other major killers. It may also play a role in regulating glucose levels and immune responses8.

    The vagus nerve itself is connected to other nerves that:

     Tune our ears to human speech, coordinate eye contact and regulate emotional expressions. It influences the release of oxytocin, a hormone that is important in social bonding. Studies have found that higher vagal tone is associated with greater closeness to others and more altruistic behavior.

    An interesting point is that the response has everything to do with the perception of the participant; the positive effect has a direct correlation to perceived social connectedness on the part of individual subjects. Participants in the meditative segment of the study exhibited increased joy, interest, amusement, serenity and hope after the six-week program. Researchers found it significant that they also discovered an important residual benefit from the emotional and psychological changes: a greater sense of connectedness to others.

When It Comes to Altruism, How Much Grey Matter You Have Matters

    Altruism can be described as an action a person performs to benefit another at the expense of himself. A firefighter is a good example of an altruistic person. An article in Science Daily related the results of another study, conducted by a team of researchers from the University of Zurich, based on the connection between a person’s brain anatomy and their altruism. Director of the Department of Economics, Ernst Fehr, explained:

    A certain region of the brain  the place where the parietal and temporal lobes meet  is linked to the ability to put oneself in someone else's shoes in order to understand their thoughts and feelings.

    Postdoctoral researcher Yosuke Morishima was even more precise: "People who behaved more altruistically also had a higher proportion of gray matter at the junction between the parietal and temporal lobes." However, Fehr added that social processes could also be taken into consideration as a reason why one person has more altruism than another. If taking the feelings of others into consideration is one of the definitions of kindness, other worthy attributes such as sympathy, empathy, compassion, thoughtfulness, gentleness and caring also fall under its umbrella. So is being humane, as kindness should also be extended to animals.

The Emotional Freedom Technique (EFT) Being Kind to Yourself

    Kindness is not only contagious; it’s also proven to make you happier. When you’re kind to others, your brain produces feel-good hormones and neurotransmitters like serotonin and you’re able to build strong relationships with others, fostering positive feelings all around.

13 Mind-Body Techniques That Can Help Ease Pain and Depression

    Many aches and pains are rooted in brain processes that can be affected by your mental attitude and emotions. While the mechanics of these mind-body links are still being unraveled, what is known is that your brain, and consequently your thoughts and emotions, do play a role in your experience of physical pain.

    For instance, meditation appears to work for pain relief because it reduces brain activity in your primary somatosensory cortex, an area that helps create the feeling of where and how intense a painful stimulus is.

    Laughter is also known to relieve pain because it releases endorphins that activate brain receptors that produce pain-killing and euphoria-producing effects.

    This line of communication between mind and body runs both ways though, and physical pain, especially if it’s chronic, is a well-known trigger for depression. According to psychologist Rex Schmidt at the Nebraska Medical Center Pain Management:1

    Depression and pain happen to share a part of the brain that’s involved in both conditions, which means that mind-body techniques that affect those areas can be efficacious for both.

    Meditation and laughter are just two examples of a burgeoning new field looking at mind-body therapies to address chronic pain. The featured article2 reviews 11 such strategies. I’ve added two more for a baker’s dozen.

#1: Add EFT to Your Self-Help Toolkit

    The Emotional Freedom Techniques (EFT) is a form of psychological acupressure based on the same energy meridians used in traditional acupuncture to treat physical and emotional ailments for over 5,000 years, but without the invasiveness of needles.

    Instead, simple tapping with the fingertips is used to transfer kinetic energy onto specific meridians on your head and chest while you think about your specific problem -- whether it is a traumatic event, an addiction, pain, anxiety, etc. -- and voice positive affirmations.

    This combination of tapping the energy meridians and voicing positive affirmation works to clear the "short-circuit"the emotional block from your body's bioenergy system, thus restoring your mind and body's balance, which is essential for optimal health and the healing of physical disease.

    Some people are initially wary of these principles that EFT is based on -- the electromagnetic energy that flows through the body and regulates our health is only recently becoming recognized in the West. Others are initially taken aback by (and sometimes amused by) the EFT tapping and affirmation methodology.

    But believe me when I say that, more than any traditional or alternative method I have used or researched, EFT has the most potential to literally work magic. Clinical trials have shown that EFT is able to rapidly reduce the emotional impact of memories and incidents that trigger emotional distress. Once the distress is reduced or removed, the body can often rebalance itself, and accelerate healing.

   

#2: Massage the Pain Away

    Massage offers real health benefits, so much so that some conventional hospitals are making it a standard therapy for surgery patients and others. Along with promoting relaxation and improving your sense of well-being, getting a massage has been shown to:

        Relieve pain (from migraines, labor, fibromyalgia and even         cancer)
        Reduce stress, anxiety and depression, and ease insomnia
        Decrease symptoms of PMS
        Relax and soften injured and overused muscles, reducing         spasms and cramping.
        Provide arthritis relief by increasing joint flexibility.

    Massage affects your nervous system through nerve endings in your skin, stimulating the release of endorphins, which are natural "feel good" chemicals. Endorphins help induce relaxation and a sense of well-being, relieve pain and reduce levels of stress chemicals such as cortisol and noradrenaline -- reversing the damaging effects of stress by slowing heart rate, respiration and metabolism and lowering raised blood pressure.

    Stronger massage stimulates blood circulation to improve the supply of oxygen and nutrients to body tissues and helps the lymphatic system to flush away waste products. It eases tense and knotted muscles and stiff joints, improving mobility and flexibility. Massage is said to increase activity of the vagus nerve, one of 10 cranial nerves, that affects the secretion of food absorption hormones, heart rate and respiration. It has proven to be an effective therapy for a variety of health conditions -- particularly stress-related tension, which experts believe accounts for as much as 80 percent to 90 percent of disease.

       [A] new study from Thailand suggests that traditional Thai massage can decrease pain intensity, muscle tension and anxiety among people with shoulder pain. Meanwhile, research from the Touch Research Institute at the University of Miami in Florida found that when adults with hand pain had four weeks of massage therapy, they reported a lot less pain, anxiety and depression.

        Another study at the Touch Research Institute found that when pregnant women who were depressed received massages from their partners twice a week, they had much less leg and back pain and fewer symptoms of depression during the second half of their pregnancies.

#3: Remain in the Now...

    Practicing mindfulness means that you’re actively paying attention to the moment you’re in right now. Rather than letting your mind wander, when you’re mindful you’re living in the moment and letting distracting thoughts pass through your mind without getting caught up in their emotional implications. Though it sounds simple, it often takes a concerted effort to remain in a mindful state, especially if it’s new to you. But doing so can offer some very significant benefits to both your mental and physical health.

    For example, mindfulness training has been found to reduce levels of stress-induced inflammation, which could benefit people suffering from chronic inflammatory conditions like rheumatoid arthritis, inflammatory bowel disease and asthma.

    This makes sense, since chronic stress heightens the inflammatory response, and mindfulness is likely to help you relieve feelings of stress and anxiety. In one eight-week study,3 people who received mindfulness training had smaller inflammatory responses than those who received a control intervention, which focused on healthy activities to reduce psychological stress but without particular instruction on mindfulness. Similarly, according to the featured article:

      Mindfulness meditation -- focusing on your breath and each present moment -- can lessen cancer pain, low back pain and migraine headaches. Researchers at Brown University in Providence, R.I., found that when women with chronic pelvic pain participated in an eight-week mindfulness meditation program, their pain decreased and their mood improved.

    In many ways, mindfulness is similar to transcendental meditation, the idea of which is to reach a place of restful or concentrated alertness, which enables you to let negative thoughts and distractions pass by you without upsetting your calm and balance. This type of meditation is easy to try at home: simply sit quietly, perhaps with some soothing music, breathe rhythmically and focus on something such as your breathing, a flower, an image, a candle, a mantra or even just being there, fully aware, in the moment.

    Researchers report that practicing mindfulness meditation for just four days affects pain responses in your brain. Brain activity decreases in areas devoted to monitoring a painful body part, and also in areas responsible for relaying sensory information.

#4: Take Control with Biofeedback

    In biofeedback, electrical sensors attached to your skin allow you to monitor your biological changes, such as heart rate, and this feedback can help you achieve a deeper state of relaxation. It can also teach you to control your heart rate, blood pressure and muscle tension through your mind. According to psychologist Rex Schmidt:

        Through focus and mental strategies, biofeedback induces the relaxation response and gives you a greater sense of control.

    Biofeedback is often used for stress-related conditions, such as:

        Migraines and tension-type headaches
        Fibromyalgia
        Back pain
        Depression and anxiety

#5: Free Yourself from Tension with Progressive Muscle Relaxation

    Progressive muscle relaxation (PMR) is achieved by tensing and relaxing all the major muscle groups, one at a time, from head to toe. By learning to feel the difference between tension and relaxation, you can more actively disengage your body’s fight-or-flight response, which underlies most pain, depression and stress.


#6: Harness Relaxation with Tai Chi

    The 2,000-year-old Chinese practice of tai chi is a branch of Qigong -- exercises that harness the qi (life energy). It’s been linked to numerous health benefits, including improvements in the quality of life of breast cancer patients and Parkinson's sufferers, and has shown promise in treating sleep problems and high blood pressure.

    Often described as "meditation in motion" or "moving meditation," the activity takes your body through a specific set of graceful movements. Your body is constantly in motion and each movement flows right into the next. While practicing tai chi, your mind is meant to stay focused on your movements, relaxation and deep breathing, while distracting thoughts are ignored.

    Part of the allure is that it's so gentle, it's an ideal form of activity for people with pain or other conditions that prevent more vigorous exercise. You can even do tai chi if you're confined to a wheelchair. Even respected conventional health institutions such as the Mayo Clinic4 and Harvard Medical School5 recommend tai chi for its health benefits, especially as a stress-reduction tool.         In a recent study at the Tufts University School of Medicine in Boston, researchers found that when people with fibromyalgia participated in 60-minute tai chi sessions twice a week for 12 weeks, they had much less physical and mental discomfort. The researchers also reviewed the medical literature on tai chi’s effect on psychological well-being and concluded that it reduces depression, anxiety and stress.

#7: Breathe Easy...

    Deep breathing activates your parasympathetic nervous system, which induces the relaxation response. There are many different breathing practices that you can try, but here I’m going to share two that are both powerful and very easy to perform. The first one I learned when I attended a presentation by Dr. Andrew Weil at the 2009 Expo West in California. The key to this exercise is to remember the numbers 4, 7 and 8. It’s not important to focus on how much time you spend in each phase of the breathing activity, but rather that you get the ratio correct. Here’s how it’s done:

        Sit up straight
        Place the tip of your tongue up against the back of your front teeth. Keep it there through the entire breathing process
        Breathe in silently through your nose to the count of four
        Hold your breath to the count of seven
        Exhale through your mouth to the count of eight, making an audible woosh sound
        That completes one full breath. Repeat the cycle another three times, for a total of four breaths

    You can do this 4-7-8 exercise as frequently as you want throughout the day, but it’s recommended you don’t do more than four full breaths during the first month or so of practice. Later, you may work your way up to eight full breath cycles at a time. The benefits of this simple practice are enormous and work as a natural tranquilizer for your nervous system.

     The second is known as the Buteyko Breathing Method, which is a powerful approach for reversing health problems associated with improper breathing, the most common of which are overbreathing and mouthbreathing. When you stop mouth breathing and learn to bring your breathing volume toward normal, you have better oxygenation of your tissues and organs, including your brain.

    Factors of modern life, including stress and lack of exercise, all increase your everyday breathing. Typical characteristics of overbreathing include mouth breathing, upper chest breathing, sighing, noticeable breathing during rest, and taking large breaths prior to talking.

    Controlling anxiety and quelling panic attacks is one of the areas where the Buteyko Method can be quite useful. If you’re experiencing anxiety or panic attacks, or if you feel very stressed and your mind can’t stop racing, try the following breathing technique. This sequence helps retain and gently accumulate carbon dioxide, leading to calmer breathing and reduces anxiety. In other words, the urge to breathe will decline as you go into a more relaxed state:

        Take a small breath into your nose, followed by a small breath out
        Then hold your nose for five seconds in order to hold your breath, and then release your nose to resume breathing
        Breathe normally for 10 seconds
        Repeat the sequence

#8: Hypnosis for Pain Management

    Hypnosis, which is a trance-like state in which you experience heightened focus and concentration, can help decrease pain by altering your emotional responses to your body’s pain signals and your thoughts about the pain. Contrary to popular belief, you do not relinquish control over your behavior while under hypnosis, but it does render you more open to suggestions from the hypnotherapist. According to the featured article:

        Studies show that hypnosis can help manage the pain from childbirth and metastatic breast cancer as well as chronic low back pain. What’s more, cognitive hypnotherapy can lead to less depression, anxiety and hopelessness among depressed people than cognitive behavioral therapy does, according to research from the University of Calgary in Canada.

#9: Soothe Your Mind and Body Through the Power of Music

    If you’re a music lover, you already know that turning on the tunes can help calm your nerves, make stress disappear, pump up your energy level during a workout, bring back old memories, as well as prompt countless other emotions. When you listen to music, much more is happening in your body than simple auditory processing.

    Music triggers activity in the nucleus accumbens, a part of your brain that releases the feel-good chemical dopamine and is involved in forming expectations. At the same time, the amygdala, which is involved in processing emotion, and the prefrontal cortex, which makes possible abstract decision-making, are also activated, according to recent research published in the journal Science.7 Other research8 revealed listening to music resulted in less anxiety and lower cortisol levels among patients about to undergo surgery than taking anti-anxiety drugs.         ...[R]esearchers in Cleveland found that when [burn] patients listened to music and used visual imagery as a distraction when their wound dressings were being changed, they experienced significantly less pain, anxiety and muscle tension. In a study in Norway, depressed people who had music therapy plus psychotherapy were less depressed and anxious and more functional than those who just did regular therapy.

    Musical preference varies widely between individuals, so only you can decide what will effectively put you in a particular mood. Overall, classical music tends to be among the most calming, so may be worth a try. To incorporate music into a busy schedule, try playing CDs while driving, or put on some tunes while you’re getting ready for work in the morning. You can also take portable music with you when walking the dog, or turn on the stereo instead of watching TV in the evening.

#10: Take Up Yoga

    Yoga has been proven to be particularly beneficial if you suffer with back pain, but recent research also suggests it can also be of tremendous benefit for your mental health. Duke University researchers recently published a review9 of more than 100 studies looking at the effect of yoga on mental health, and according to lead author Dr. P. Murali Doraiswamy, a professor of psychiatry and medicine at Duke University Medical Center:10

        Most individuals already know that yoga produces some kind of a calming effect. Individually, people feel better after doing the physical exercise. Mentally, people feel calmer, sharper, maybe more content. We thought it’s time to see if we could pull all [the literature] together to see if there’s enough evidence that the benefits individual people notice can be used to help people with mental illness.

    According to their findings, yoga appears to have a positive effect on:

        Mild depression
        Sleep problems
        Schizophrenia (among patients using medication)
        ADHD (among patients using medication)

    Some of the studies suggest yoga can have a similar effect to antidepressants and psychotherapy, by influencing neurotransmitters and boosting serotonin. Yoga was also found to reduce levels of inflammation, oxidative stress, blood lipids and growth factors.

#11: Visualization and Guided Imagery

    According to the featured article, visualization techniques or guided imagery can serve as an important tool to combat both physical pain and depression by imagining being in a better place.

        Research shows it can help with pain from cancer, osteoarthritis and childbirth by providing distraction and promoting a state of relaxation. In addition, a study from Portugal found that when people hospitalized for depressive disorders listened to a guided imagery CD once a day for 10 days, they were less depressed, anxious and stressed over time, compared to peers who didn’t use visualization, the article states.

    Ideally, you’ll want to immerse yourself as fully as you possibly into your visualization, using all your senses: seeing, smelling, tasting, hearing, and feeling. According to Dr. Schmidt:

        Using all your senses changes levels of brain chemicals such as serotonin, epinephrine and endorphins, and with regular practice you’ll gain more of a sense of control, which is often lacking when you’re in pain or depressed.

#12: Repeat a Calming Mantra

    The repeated incantation of a mantra a soothing or uplifting word or phrase of your choice in a rhythmic fashion can help you relax in a similar way as mindfulness training. The focused repetition, also called autogenic training, helps keep your mind from wandering and worrying, and engages your body’s relaxation response.

        A study at the University of Manchester in the U.K. found that autogenic training helped female migraine sufferers decrease the frequency and intensity of their headaches. And research from the University of Melbourne in Australia suggests that autogenic training may provide 'helpful longer-term effects' on symptoms of depression, according to the featured article.
